The Phil Heath Dumbbell Curl is a supported, single-arm curl variation that lets you focus on the biceps without needing a preacher bench.

By bracing with your free arm and hinging forward, you can keep the working arm relatively fixed and put more attention on actually curling the weight instead of swinging it.

Setup and Cues:

• Brace your non-working arm against a bench or other stable surface.
• Hinge forward and let the working arm hang naturally toward the floor.
• Keep your shoulder stable and your upper arm relatively still.
• Start with the elbow nearly straight without aggressively locking it out.
• Curl the dumbbell toward your shoulder by bending at the elbow.
• Think about squeezing your biceps rather than simply moving the dumbbell upward.
• Keep your wrist stacked and avoid letting it excessively bend backward.
• Control the weight back to the starting position and get a full stretch at the bottom.
• Avoid swinging your torso or driving your elbow forward to finish the rep.
• Use a weight you can control through the entire range of motion.

Primary muscles: Biceps brachii

Also works: Brachialis, brachioradialis and forearms

Pro Tip: If you have to throw your shoulder into it to get the dumbbell up, the set stopped being a bicep curl a few reps ago. Lower the weight and make the biceps do the work.

Setup and Cues:

• Position the balls of your feet securely on the edge of the platform.
• Keep your knees mostly straight, but don’t aggressively lock them out.
• Brace your core and use the handles/supports to keep your body stable.
• Slowly lower your heels until you feel a good stretch through the calves.
• Drive through the balls of your feet and push your heels as high as comfortably possible.
• Pause and squeeze the calves at the top.
• Control the lowering portion instead of simply dropping into the bottom.
• Avoid bouncing or turning the movement into a knee bend.
• Keep your pressure evenly distributed across the big toe, little toe, and ball of the foot.

Primary muscles: Gastrocnemius and soleus
Also challenges: Ankle strength and stability

Coach’s Tip: Don’t sacrifice range of motion just to use more weight. Calves respond pretty damn well when you actually make them work through the whole rep.
