We have a HUGE milestone - 2,000 classes for Coach Hanh!

She was the first to hit 2,000 classes at Blue Crab CrossFit to earn a sweet 2POOD backpack with her last name on it!

2,000 is no joke! That is YEARS of hard work and consistency. She’s been with us since 2014 and has grown from athlete to a leader at BCCF as a coach.

What to Expect this Week at BCCF

Monday we’ll kick off the week with strength - working through a 5x5. One set every three minutes around 75-80% of your 1RM. For the workout, you’ll complete four, 3min workouts for a continuous 12 minutes of rowing for calories, dumbbell box step-ups, and max burpee pull-ups in the remaining time. Today we’ll also be our inaugural Conditioning class at 3pm. We’ll offer one class a week - times alternate week to week. See below for more details!

Tuesday we have a new benchmark called “Engine.” You’ll have two 10 minute AMRAPs to complete a longer run, followed by max cals on the row, then the second 10 minutes for a long run, followed by max cals on the Echo/Assault bike. The score is max cals and you’ll have a five minute rest between sets.

Wednesday begins with the Push Press - you’ll complete a 3x10 every three minutes with a goal of 65-75% of your Push Press 1RM. For the workout, eight is our lucky number as you’ll complete eight rounds of toes to bar/something, dumbbell bench press, and kettlebell swings.

Thursday starts with a gymanstics skill, working on handstands. You’ll pick a movement(s)/skill to practice over 10 minutes. Then for the workout, we have a 20min EMOM of sit-ups, jump rope, wallballs, and max handstand walks/shoulder taps.

Friday we’ll begin with the Clean and Jerk - you’ll complete a Clean and Jerk complex every three minutes for five sets, building from 70-80%. For the workout, we’ll complete a classic hero workout - DT. Five rounds of deadlifts, hang power cleans, and jerks. I know our Battle of the Viking’s athletes are glad it isn’t synchronized like they did on Saturday!

Saturday we’ll start class out practicing the rope climb skill for 10 minutes, which will also help us warm up for our partner hero workout, Brehm. You’ll complete two rounds for time of rope climbs/walks, back squats, handstand push-ups, and calories on the rower.

Last weekend our members completed one of the toughest workouts we do every year - Murph.

It’s long, it’s challenging, you’ll be uncomfortable. Our members crushed it! Not only did they crush it, but they did the workout while smiling! 😁❤️

When’s the last time you smiled during a workout? If you can’t remember, come by and try a week with us to see if we can get you to smile!

Today we completed the hero workout, Murph. We do this every Saturday on Memorial Day weekend.

Murph is a CrossFit Hero workout that stands as a testament to the enduring legacy of U.S. Navy SEAL Lt. Michael Murphy, who died heroically in the line of duty in Afghanistan on June 28, 2005.

Murph was introduced as a CrossFit Hero workout on Aug. 18, 2005, and has become a long-standing tradition observed by CrossFit and a broader global community of athletes. Thousands of CrossFit gyms program Murph each year on Memorial Day as a way to honor Lt. Murphy and all others who have served.

Join us TOMORROW for our annual Murph workout, followed by a cookout.

We’ll run two heats - 8:15am and 10:15am. Show up early to get warmed up as we’ll do a short warm-up and then go straight into the workout. As always, there will be options to choose from!

What to Expect this Week at BCCF

It was a busy weekend and we had so much fun hanging out with you! Whether it was the RAD In-House competition, the Athlete of the Month Workout for Bill, or later today for Yoga, we appreciate you showing up and supporting!

Monday we’ll kick off the week with a 6x2 Back Squat - you’ll be around an RPE 6, focusing on fast out of the bottom of the squat. For the workout, you’ll complete a 15 minute AMRAP of calories on the rower and air squats.

Tuesday begins with the gymnastics skill/strength for the handstand work - three options to help you work on the skill and build strength. For the workout, you’ll complete box jumps and wall walks for time.

Wednesday we’re going heavy with the Sn**ch - building to a heavy 1 rep Sn**ch (power or squat - squat encouraged). You’re aiming for at least an RPE 9 and if form and the movement feels great, go for a heavy 1 rep max. For the workout, you’ll complete two sets of descending reps of calories on the bike and dumbbell snatches.

Thursday we’ll see a longer, partner workout where one partner completes a round while the other rests of toes to bar and a short run. You’ll finish out class with a core accessory workout.

Friday is clean and jerks! You’ll start with strength working on the clean and jerk - you’ll complete 2 clean and jerks every two minutes for six sets. For the workout, you’ll complete three sets of rounds of jump rope and the clean and jerk. Each set will get a little heavier for the clean and jerks.

Saturday is Murph! You’ve been putting in the work these past few weeks and now it’s time to crush this workout! We’ll have three options on the board - Murph, 1/2 Murph, and 1/4 Murph. As always, the coaches will help you choose the best option for you to get the intended stimulus. It’s a long workout, so many sure you’re fueling your body, resting, and recovering all week!

What to Expect this Week at BCCF

Thanks so much to everyone who showed up for the Relentless workout! It’s a tough one, but a fun one to honor Kyle’s memory. We appreciate you showing up and putting in the work! Let’s see what this week has in store for us!

Monday we start the week with Power Sn**ches. You’ll complete 5x3 every minute and then a 10x1 every :30. For the workout, you’ll complete two sets for time with a short rest in between of burpees, overhead squats, and toes to bar/something.

Tuesday is our Murph prep day and we’re getting close to the workout (May 23rd), so we’re seeing longer runs and workout times. This week, you’ll start with a one mile run and then complete rounds of pull-ups, push-ups, and air squats.

Wednesday our strength is working on the Clean Deadlift - getting heavy at an RPE 9 for a 5x3 every two minutes. For the workout, you’ll complete rounds of rowing and biking for calories.

Thursday is our gymnastics skill day - this week is rope climbs! Following the skill is a workout involving choice run/row/ski, box jumps, and walking lunges.

Friday we begin with Squat Cleans - 6x2 every two minutes at an RPE 8. The workout is rounds for time of wall walks and wallballs.

Saturday’s partner workout is a fun bike and sandbag clean or power clean workout with a rest between the sets.

Another great week of fun and strength - keep hitting those Murph prep and strength days to really embrace this strength cycle and get ready for the big workout on May 23rd!
