Twenty minutes on a foam roller is not tenderizing a steak. You are not breaking up scar tissue or melting fascia with high-density foam. The pressure talks to your nervous system and tells your brain it is fine to let that muscle relax. That is half the job. Skip the other half and your brain resets the tension. Roll, then immediately move through the new range with a goblet squat or a hinge. The window closes fast.

Your ankles should not feel like wooden blocks when you squat. Most people lose the ability to rotate the lower leg inward, so the foot collapses instead. Stand a few inches from a wall, hands on it, knees slightly bent. Keep the foot flat and rotate your shin toward the midline without the arch flattening or the hip diving in. Two sets of ten slow reps. Deep dull cramp in the inner calf is right. A sharp pinch in the front of the ankle means back off the range.

Your ankles shouldn't feel like wooden blocks when you squat. Most people lose the ability to rotate the lower leg inward, so the foot collapses instead. Stand a few inches from a wall and put your hands on it. Slightly bend your knees. Keep your foot flat and rotate your shin toward the midline without your arch flattening or your hip diving in. Do 2 sets of 10 slow reps. It should feel like a deep, dull cramp in the inner calf or under the foot. It shouldn't feel like a sharp pinch in the front of the ankle. If you get a pinch, back off the range. It is subtle work, but it matters for your knees.
