Why the front squat is one of the most important KPIs I have my athletes chase — it’s a window into how an athlete moves.

Here’s what it actually tells me:

→ Core strength & bracing — the upright torso demands serious anterior core control. If it breaks down, I know exactly where to focus.

→ Hip & ankle mobility — you can’t fake depth here. Tight hips or restricted ankles show up immediately.

→ Quad-dominant power — critical for sprinting, jumping, and change of direction. Front squat strength transfers directly to explosive output on the field/court.

→ Postural integrity under load — if an athlete can hold a strong front rack position while squatting heavy, that tells me their upper back and shoulders are doing their job too.

→ Trainability & work capacity — progress (or lack of it) here is one of the clearest signals of how an athlete is responding to programming.

I don’t just care about the number on the bar. I care about how they get there — depth, bar path, breathing, bracing. That’s where the real data lives.

The front squat isn’t the goal. It’s the diagnostic. 📊

Breaking down the strength–speed spectrum in the weight room

Why Not All Lifts Train the Same Quality

Every lift you do falls somewhere on a spectrum — from pure strength on one end to pure speed on the other. Understanding where an exercise sits helps you actually program with intention instead of just moving weight for the sake of it.

On the speed end, you’ve got movements like the power sn**ch, typically loaded around 54-57% of your back squat max. Light enough to move fast, which is the whole point — you’re training rate of force development, not maximal force output. The goal isn’t to grind; it’s to be explosive.

On the strength end, you’ve got movements like the front squat or zombie squat, loaded much heavier at 85-90% of back squat. Here you’re training your ability to produce max force, drive through your legs, and own a heavy position under load.

Both ends matter. Speed work builds the nervous system’s ability to fire fast and produce power. Strength work builds the raw force capacity that speed work draws from. Neglect one and you leave performance on the table — you either get strong but slow, or fast but weak.

If you want a well-rounded, athletic body, your programming should pull from both ends of this spectrum, not just live in one lane.
