Some of my own training. 20 kg for 1 minute in a back bridge, any more than one plate then only with spots. I wouldn't really recommend this for a lot of people, I do it because I'm literally a circus acrobat, this is advanced training and you need your bridge solid before you start. This is one of my favourite shoulder/rotator cuff exercisees. I left it at my natural speed for the first of each variation. The swing is there to add the upright stablization and to make it full body. I use it as a variation of my swings, it is powerful in building a strong rotator cuff and for longevity of your shoulders, especially if you are doing lots of aerial work or handstands. Keep in mind that this is an advanced progression, get comfy with your swings and your upright holds first. Make sure you get a good handle on each level before moving onto the next.
