TRAIN LIKE AN ATHLETE - 4 DAYS A WEEK.

This is one framework we use to rebuild athleticism in guys who havent trained like this since they last played.
Each session runs about 60 minutes.
Warm up. Throws. Jumps. Sprints. Strength. Accessory. Conditioning.
WORKOUT A
Warm up: 5 min dynamic (world greatest stretch, wall slides, single leg balance work, etc.)
Throws: med ball chest pass 3x6
Extensives: Yielding split squat 3x10, Leaps 3x10-12
Jumps: Seated box jump 3x5
Sprints: 4x20m build ups (even if itās 60% - ease your way back)
Strength: trap bar deadlift 4x5
Accessory: split squat 3x8/side, RDL 3x10
Conditioning: sled push 4x20m
WORKOUT B
Warm up: 5 min (band pull aparts, push up to bird dog, lu raises, etc.)
Throws: rotational med ball throw 3x6/side
Extensives: A skips & B skips x 10 m, Yielding squat jumps x 10
Jumps: standing broad jump 3x3
Sprints: 4x15m hill or resisted sprint
Strength: bench press 4x5
Accessory: DB row 3x10, incline press 3x10
Conditioning: rower 4-6x20 sec on 40 sec off
WORKOUT C
Warm up: 5 min (lateral shuffle, hip openers, agility footwork, etc.)
Throws: overhead med ball slam 3x6
Jumps: lateral bound 3x5/side
Max Jumps: 4x1-2 penultimates at 60% (ease back in focus on mechanics)
Strength: back squat 4x5
Accessory: bulgarian split squat 3x8/side, hamstring curl 3x12
Conditioning: sled drag 4x20m
WORKOUT D
Warm up: 5 min (scap pulls, thoracic rotations, isometrics, etc.)
Throws: med ball scoop toss 3x6
Extensives: Leaps 3x10
Jumps: Altitude landings 3x3-5
Sprint or Jump: 4x20m sprint or 4x1 max jump - 60% or more depending on the person
Strength: pull up or lat pulldown 4x6
Accessory: face pull 3x12, farmer carry 3x30m
Conditioning: bike sprints 6x15 sec on 45 sec off
Run this for 6 weeks and progress load or reps once technique is clean.
