People keep asking for the secret formula.
Here it is.

Today's actual session, the same way I train every CityAthlete client.
It's time-based, not reps. Three rounds. Each round is three exercises back to back.

45s lower body. 15s transition.
30s upper body. 15s transition.
30s TRX. 90s rest. Repeat x3.

ROUND 1
Barbell back squat
Seated DB shoulder press
TRX fly

ROUND 2
Barbell RDL
Incline DB chest press
TRX chest press

ROUND 3
Barbell sumo deadlift
Flat DB chest press
TRX triceps press

Lower, upper, bodyweight. Every round. That's the structure. Push the engine on the squat, then hit the upper body while you're already breathing hard, then finish on the TRX. Nothing random.

The real secret isn't the exercises. It's running the right program with consistency, week after week. Same methodology I used as a professional sprinter. Still works at 35, 45, 55.

15 years of competing and coaching taught me one thing.

Week 2. Nobody quit.

600m. Assault Bike. DB Sn**ch. Repeat.

I wore the vest I last competed in back in 2010 and ran every metre alongside them. That's the standard here.

Last time I wore this I was running 100m at
international level. 10.29 seconds. 2010.

Today I put it back on to train 6 athletes
for the Hybrid Games at the NEC Birmingham.

Nobody walks into Week 2 feeling comfortable.

That's the point.
Sprint work on the track. Plates loaded.
Mechanics drilled before the weight goes up.

These athletes are 7 weeks out from the Hybrid Games at the NEC Birmingham and every session from here has a job to do.

This isn't general fitness.
This is race prep.

I have a Nigerian client who speaks yoruba..Big mistake...

Four people maximum per session.
This is what happens when you put the right people in a room together.
One of my clients is Nigerian. Somewhere between sets she decided to teach the other client how to tell me to get lost. In Yoruba.

He used it immediately.
This is semi-private coaching at CityAthlete.
Yes we train hard. Yes the programming is serious.
Yes people come in with injuries, goals, and life stuff they're working through.

But this is also what it looks like.
People who started as strangers six weeks ago now have inside jokes. They show up for each other.
They laugh mid-session.
They learn each other's languages apparently β€” at least the parts that are useful for telling the coach where to go.

That's the environment we build here.
Not a gym where you put your headphones in and disappear.
