SUPERSET / TRIPLE SET / DROPSET / PYRAMID SET

Confused by some of the terminology you hear in the gym? Here’s a quick breakdown:

🔹 SUPERSET
Two exercises performed back-to-back with little or no rest between them.
Example:
🏋️ Dumbbell Bench Press × 10
💪 Push-Ups × 10
➡️ Rest, then repeat.

🔹 TRIPLE SET
The same concept as a superset, but with three exercises performed back-to-back.
Example:
🏋️ Shoulder Press × 10
💪 Lateral Raise × 12
🎯 Rear Delt Fly × 12
➡️ Rest, then repeat.

🔹 DROPSET
You perform an exercise close to failure, reduce the weight, and immediately continue for more reps.
Example:
🏋️ Bicep Curl — 10 reps
⬇️ Reduce weight
🏋️ Bicep Curl — 8 reps
⬇️ Reduce weight
🏋️ Bicep Curl — 6 reps

🔹 PYRAMID SET
The weight and/or reps change with each set, rather than staying the same.
Example:
Set 1 — 12 reps @ 20kg
Set 2 — 10 reps @ 22.5kg
Set 3 — 8 reps @ 25kg
Set 4 — 6 reps @ 27.5kg

💡 WHY USE THEM?
These are different ways of structuring your training to create variety, manage training volume and challenge your muscles in different ways.

But remember — more complicated doesn't automatically mean better.

A well-structured programme with progressive overload, good technique and consistency will always be more important than fancy training methods.

Lost weight consistently… then suddenly the scales stop moving?

Don’t panic. Fat loss rarely happens in a perfectly straight line.

Before cutting your calories dramatically, try these:
1. CHECK YOUR PORTIONS Small increases in portion sizes can add up. Weighing foods for a short period can help you see where calories are actually coming from.

2. WATCH THE EXTRAS Oils, sauces, dressings, snacks, coffees, drinks and little bites throughout the day can easily push your intake higher than you realise.

3. PRIORITISE PROTEIN Protein helps keep you fuller for longer and supports muscle while losing body fat. Include a good protein source with each meal.

4. GET YOUR FIBRE UP Fruit, vegetables, wholegrains, beans and pulses can help improve fullness while keeping meals nutrient-dense.

5. DRINK YOUR CALORIES CAREFULLY Alcohol, sugary drinks and high-calorie coffees can add a surprising amount without making you feel particularly full.

6. MOVE MORE You don't necessarily need more cardio. Increasing your daily steps or simply being more active throughout the day can make a difference.

7. DON'T REACT TO ONE WEIGH-IN Your weight can fluctuate because of water, food, sodium, hormones and digestion. Look at your weekly average, not one day's number.

8. BE HONEST WITH YOURSELF If your weight hasn't changed for several weeks, your current intake may now be maintenance. Your body doesn't know you're "dieting" — it responds to the energy you're consistently giving it.

9. MAKE ONE SMALL CHANGE Don't slash calories, remove carbs and double your cardio overnight. Make a small adjustment and give it time.

10. REMEMBER THE GOAL Fat loss is about creating a sustainable calorie deficit while keeping as much muscle, strength and performance as possible.

A plateau isn't failure.

It's feedback.

Track it. Assess it. Adjust it. Keep going.

ARE YOU ACTUALLY TRACKING YOUR PROGRESS?

One of the biggest mistakes I see in the gym is people working hard without keeping track of what they're actually doing.

If you don't record your training, how do you know you're progressing?

Here are 6 things worth tracking:
1. Weight lifted
Are you gradually increasing the weight you're using?

2. Reps completed
If you used the same weight but managed 2–3 more reps, that's progress too.

3. Sets
Increasing your training volume over time can be another way to progress.

4. Exercise technique
Progress isn't always about adding weight. Better control, range of motion and technique are all improvements.

5. Body measurements
Weight isn't the only measure of progress. Waist, hips, arms, legs and other measurements can tell you things the scales can't.

6. Photos
Taking regular progress photos can help you see changes that you might not notice day to day.

And remember…
Progress isn't just losing weight.
Getting stronger, improving fitness, moving better, performing more reps, recovering quicker and feeling more confident are all signs that your training is working.

Don't just turn up and exercise.

Train with purpose.
Track it.
Review it.
Improve it.

What gets measured can be improved.

Exercise Name:
Incline Dumbbell Bench Press

Equipment Needed:
Adjustable incline bench
2 dumbbells

Primary Muscle:
Pectoralis major — upper chest

Secondary Muscles:
Triceps
Anterior deltoids (front shoulders)
Core — for stability

Exercise Level:
Beginner to Intermediate

Benefits:
Builds upper-chest strength and muscle.
Develops the shoulders and triceps.
Dumbbells allow each side to work independently, helping address strength imbalances.
Provides a good range of motion and allows the hands to move naturally during the press.
Strengthens general upper-body pushing ability.
Useful for developing a stronger and fuller-looking chest.

How to Perform
Set the bench to a moderate incline, around 30–45°.
Sit on the bench with a dumbbell resting on each thigh.
Lie back and bring the dumbbells into position beside your upper chest.
Brace your core and pull your shoulder blades back and down.
Press the dumbbells upwards until your arms are extended, keeping them controlled.
Slowly lower the dumbbells towards the upper chest.
Maintain control at the bottom before pressing back up.
Repeat for the desired number of repetitions.

Coaching Cues
“Shoulders back and down.”
“Brace your core.”
“Press up and slightly in.”
“Control the lowering phase.”
“Keep wrists stacked over elbows.”

Common Mistakes
Setting the bench too steep, turning the movement into more of a shoulder press.
Flaring the elbows excessively.
Allowing the dumbbells to drop too quickly.
Bouncing or excessively stretching at the bottom.
Letting the wrists bend backwards.
Using too much weight and losing control.

Two common terms you'll hear when talking about heart rate and cardio training.

RHR — RESTING HEART RATE
Your resting heart rate is the number of times your heart beats per minute when you're completely at rest.
A lower RHR can often be associated with better cardiovascular fitness, although many factors can affect it — including stress, sleep, illness, hydration and medication.
Typical adult resting heart rate: around 60–100 BPM.

MHR — MAXIMUM HEART RATE
Your maximum heart rate is the highest number of times your heart can beat per minute during maximal effort.
A commonly used estimate is:
MHR = 220 − your age
For example, a 40-year-old:
220 − 40 = 180 BPM

It's important to remember that this is only an estimate. Your actual maximum heart rate can be considerably different.

🎯 Why do they matter?
RHR can help you monitor your cardiovascular fitness and recovery over time, while MHR can be used as a starting point for calculating heart-rate training zones.

Remember: Heart rate is a useful tool, but it isn't the only measure of fitness. How you feel, your performance and your ability to recover all matter too.

As a Personal Trainer, one of the most common things I see is people relying on a strict meal plan to reach their goals.
The problem? A meal plan can tell you what to eat, but it doesn't necessarily teach you how to eat.
Here are 5 reasons they often don't work:
1️⃣ They're too restrictive
You might follow the plan perfectly Monday–Friday, but if you feel like you're constantly missing out on your favourite foods, eventually you're likely to fall off it.
2️⃣ They don't fit real life
Birthdays, meals out, holidays, nights out, busy workdays… life happens. A rigid plan doesn't always leave room for it.
3️⃣ You don't learn anything
Following someone else's meals doesn't necessarily teach you about calories, protein, portions, fibre or making better food choices yourself.
4️⃣ They're difficult to maintain long-term
If the plan isn't something you could realistically follow for months or years, it's probably not a sustainable solution.
5️⃣ One size doesn't fit all
Your calorie needs, food preferences, lifestyle, training and goals are unique to you. What works for one person might not work for another.
Instead of asking:
❌ "What meal plan should I follow?"
Try asking:
✅ "How can I build healthier eating habits that fit my life?"
The goal isn't to eat perfectly. It's to build an approach to nutrition that you can actually stick to
Consistency > perfection. 💪

HOW TO MAXIMISE YOUR TRAINING — WITHOUT OVERCOMPLICATING IT

Just started training? Or been at it for a few weeks/months and feel like your progress has stalled?

You probably don’t need a completely new workout.

You might just need to get more from the training you’re already doing.

Here are 7 ways to maximise your results 👇

1️⃣ Focus on technique first
Don’t chase heavier weights at the expense of good form. Learn the movement, control the reps and build from there.

2️⃣ Progressive overload
If you’re doing the same weight, same reps and same effort every week, your body has little reason to adapt. Gradually increase reps, weight, quality or control over time.

3️⃣ Train with enough effort
You don't need to destroy yourself every session, but your working sets should be challenging. Finishing every set feeling like you could do another 10 reps probably isn't enough.

4️⃣ Stop constantly changing your exercises
Give your programme time to work. Keeping key movements in your programme allows you to track progress and actually get better at them.

5️⃣ Rest properly
More isn't always better. Give your muscles enough recovery between sets and enough time between sessions to adapt and grow stronger.

6️⃣ Don’t ignore the basics outside the gym
Sleep, nutrition, hydration and daily activity all contribute to your results. You can't out-train poor recovery.

7️⃣ Track your training
Write down your weights, reps and sets. If you aren't tracking anything, it's difficult to know whether you're actually progressing.

And if you've hit a plateau… don't panic.

Progress isn't always linear. Sometimes the answer isn't training harder — it's training smarter and more consistently.
Get the basics right. Stick with them. Progress gradually.

You don't need to train like an athlete on day one. You just need to become slightly better than you were last week.
