As promised I'm going to try and regularly post a workout whilst we are still in lockdown.

This is a workout by Dan John call the 'Armour Building Complex'. It's also call the 'Grad workout' or 'Graduation Workout' as it is sometimes used as the final workout at the end of a StrongFirst kettlebell certification.

It's a double bell complex and if your form is good quite heavy loads can be used. Ideally, what you can double military press 5 times (5 rep max) would a good starting point.

Complex goes like this:

2 x Double KB Cleans
1 x Double KB Military Press
3 x Double KB Front Squat

Take 30 secs to 1 minute rest between sets. Initially try for 5 to 10 sets. Ideally, work up to 20 sets.

There you have it, a simple but not easy workout.

Apologies that I haven't posted anything for sometime. As it doesn't look like we're going to get back training for the next few weeks, I going to publish a weekly workout that you can follow. Let me know how you get on with them.

The first is a workout that is known in StrongFirst as the Deep Six. This should be familiar as we've completed it in class before.

Using a single Kettlebell, starting with your right hand complete the following:

5 x Swings
5 x Sn**ches
5 x Cleans & Presses
5 x Front Squats
1 x Reverse Get Up (Get Down)

Switch hands and repeat the sequence on the left.

Try for 5 rounds.

(If your sn**ch technique isn't up to it, do a high pull instead)

In the beginning you can rest for 30 seconds between each hand switch and 1 minute between rounds. As you progress you can lose the rest between each hand switch and just rest 1 minute between the rounds. The ultimate is to be able to go through the 5 rounds with no rest!!

Clue - You may need to use a lighter bell than you think!!!

With the lockdown starting tomorrow, and the prospect of us not being able to get together to train over the next couple of weeks I've listed below our last workout for you to do at home if you get the chance. Remember, all 2 minute sets with 1 minute rest between exercises and if you're up for it, a 3 minute sn**ch test to finish off.

Swing (2 hand, 1 hand, hand to hand - 30 secs each)
Chest Press (5 to 1)
Squat/Sumo Deadlift (30 secs each)
Push ups/Pumps (30 secs each)
Flip and Squat (continuous)
Clean & Press (5 to 1)
1 Arm Row (5 to 1)
Sn**ch/TGU/windmill (2 each side)
Fig 8 to a hold/Round the body pass (30 secs each)
Sqt Thrust to Sn**ch (continuous)
Pullover Sit Ups/Russian Twists (30 secs each)
Optional - 3 min sn**ch test

First of all a big 'Welcome' to newcomers Claire, Ian and Tracy who attended their first club workout on Saturday and secondly, a big 'Well done!' to all who took part. The final workout was probably one of the harder ones that the club has done and it was impressive to watch the really great effort you all put in.
