New research: strength training beats genetics after 50
Your genetics influence where you start, not where you can finish. The big studies from 2025 and 2026 keep showing the same thing. Adults in their late 60s, 70s, and even 85 plus still build muscle with consistent resistance training. In one 12 week program, both the 65 to 75 group and the 85 plus group gained about 10 to 11 percent in thigh muscle size. Across many studies, people with low muscle gained about 30 to 60 percent in strength and 5 to 10 percent in lean mass, roughly a kilogram of muscle on average.
Strength training is especially important for your fast twitch fibers. Those are the fibers that help you catch yourself if you trip, get up quickly from a chair, and stay powerful. Lifters who keep training preserve the nerve connection to those fibers, looking much more like younger active adults.
You do not have to lift at your absolute max every time, but challenging work matters. Research comparing heavier and lighter loads in adults over 50 shows both help, with a slight edge for heavier training for strength and bone density. If joints are sore that day, doing more reps with a moderate weight still moves you forward.
One good year of training also protects you for years. In a retirement age study, one year of heavy resistance training helped people maintain leg strength four years later, while those who stayed inactive lost ground.
And it is not wearing you out at the cellular level. A 2025 study found training grew the muscle stem cells in fast fibers by about 75 percent and did not shorten telomeres, which are markers of biological age. Adults who strength train regularly tend to have longer telomeres, meaning less biological aging.
What this means for you: show up two to three times a week, work legs, push, pull and hinge, make some sets feel hard, and add a little speed work like fast sit to stands once a week. Your body is still built to adapt, no matter your family history.
