How do I strengthen my tendons?

Training for tendon strength (often referred to as tendon stiffness) requires a different physiological approach than training for muscle size. Tendons adapt more slowly than muscles because they have less blood flow, so the key is consistency and specific loading patterns.
​Here is a breakdown of the most effective methods for strengthening connective tissue:

​1. Heavy Slow Resistance (HSR)
​Tendons respond best to high-tension, slow-velocity movements. This "strains" the collagen fibers, signaling them to realign and thicken.
​The Method: Use a weight that is roughly 70–85% of your maximum.
​The Tempo: Use a very slow cadence, such as a 3-second concentric (up) and a 3-second eccentric (down).
​Why it works: The constant tension increases the "collagen synthesis" without the high-impact risk of explosive movements.

​2. Isometrics (Static Holds)
​Isometrics are often considered the "gold standard" for tendon health, particularly for managing tendinopathy or "patellar tendon" issues.
​The Method: Hold a challenging position (like a wall sit or a mid-range leg extension) for 30 to 45 seconds.
​Intensity: Aim for a high level of effort (70% of max voluntary contraction).

​3. Eccentric Loading
​Focusing on the "lowering" phase of an exercise is highly effective for remodeling damaged or weak tendon tissue.
​The Method: Use a weight that might be slightly too heavy to lift with one limb, lift it with two, and lower it slowly with one (e.g., a two-leg calf raise up, one-leg calf raise down).
​Frequency: This can be done more frequently than heavy lifting, as it is less taxing on the central nervous system.

FREQUENCY 2–3 times per week (Tendons need 36–48 hours to recover)

REP RANGE 5–8 reps (HSR) or 30–45 second holds (Isometrics)

What is autophagy? Why is it important? And how can we promote this response in our body?

Think of autophagy as your body's internal recycling program. The word literally translates from Greek to "self-eating," but it’s far more productive than it sounds. It is an evolutionary self-preservation mechanism through which the body can remove damaged cells and regenerate newer, healthier ones.
​Here is a breakdown of why your body relies on this "cellular cleanup" crew:
​1. Cellular Quality Control
​Over time, the components within your cells (like mitochondria or proteins) become damaged or lose their efficiency. If these "broken parts" hang around, they can become toxic. Autophagy identifies these junk components, bags them up, and breaks them down.
​2. Energy Management & Survival
​When you aren't eating (fasting) or when your cells are under stress, autophagy kicks into high gear. It breaks down non-essential cellular components into their basic building blocks—like amino acids—which the cell can then reuse to create energy or build new structures necessary for survival.
​3. Defense Against Disease
​Autophagy plays a critical role in protecting you from various health issues:
​Neurodegeneration: By clearing out "misfolded" proteins (like amyloid-beta), it helps protect against diseases like Alzheimer’s and Parkinson’s.

Shoulder health 101. Today we learn why incorporating "Banded Spider Crawls" can improve shoulder function and decreased likelihood of injury and rehabilitate current injuries.

The banded spider crawl is one of those exercises that looks slightly ridiculous in the gym but feels like an absolute torch for your shoulders. While most delt exercises focus on heavy lifting (like overhead presses), spider crawls focus on stability, time under tension, and scapular health.
​Here is why you should consider adding them to your routine:

​1. Massive Time Under Tension (TUT)
​Unlike a lateral raise where the tension peaks and drops, the spider crawl keeps your deltoids—specifically the medial (side) and anterior (front) heads—engaged throughout the entire set. Because you are fighting the band's desire to snap your hands together, your muscles never get a "break" at the bottom of the movement.

​2. Serratus Anterior Activation
​The "spider" movement requires you to wrap a mini-band around your wrists and push outward while moving up and down a wall. This outward tension forces the serratus anterior (the "boxer's muscle" on your ribs) to fire.
​The Benefit: A strong serratus keeps your shoulder blades glued to your ribcage, preventing "winging" and improving your overall pressing power.

​3. Improved Scapular Rhythm
​Many shoulder injuries happen because the shoulder blade (scapula) doesn't move in sync with the arm bone (humerus). Spider crawls teach your body scapulohumeral rhythm. By crawling up the wall, you train your shoulder blades to rotate upward properly, which clears space in the shoulder joint and reduces impingement.

​4. Rotator Cuff Stability
​To keep your hands shoulder-width apart against the band, your infraspinatus and teres minor (part of the rotator cuff) have to work overtime to provide external rotation. This builds a "bulletproof" shoulder that can handle heavier loads in bench and overhead presses.

Don't workout alone!

Working out with a partner activates powerful psychological and social factors that turn a personal goal into a shared commitment. Two of the main drivers behind this effect are accountability and social influence.

Consistency often improves because exercising with someone else transforms a private intention into a social obligation. When another person expects you to show up at a certain time, the pressure of letting them down can outweigh the temptation to skip a workout.

Research also shows that people are far more likely to achieve goals when they share them with someone else. Committing to another person can raise the likelihood of completing a goal by about 65%, and that number can climb to around 95% when regular check-ins are involved. Healthy habits can also spread socially. Spending time around people who prioritize fitness makes you more likely to adopt and maintain those behaviors yourself.

Workout intensity tends to increase as well because the presence of others triggers both conscious and subconscious motivation. One example is the Köhler Effect, a phenomenon where individuals work harder when they are part of a group, particularly if they feel they might be the weaker member. Studies have found that exercising with a slightly stronger partner can significantly boost both workout duration and intensity, sometimes by as much as 200%.

Simply having another person nearby can elevate psychological arousal, which often improves performance on familiar physical tasks such as running, lifting, or cycling. People naturally push themselves harder when they feel supported or observed.

A training partner also creates a natural benchmark. Seeing someone else’s effort can motivate you to match their pace, increase your repetitions, or push through another set. In addition, having a reliable spotter allows you to safely attempt heavier weights or more challenging exercises, which can further increase the overall intensity of the workout.

Omega-3 fish oil is a powerhouse for your health because it provides two essential fatty acids: EPA (eicosapentaenoic acid) and DHA (docosahexaenoic acid). Your body can’t make these efficiently on its own, so you have to get them from fish or supplements.

Can't get lean?

I promise it's your diet.
Here are 27 nutrition tips.

1. Carbs don't make you fat.

2. Nutrition is the key to lose fat (not cardio)

1lb Fat loss per week = a 500 caloric deficit/day over 7 days.

⚬ To burn 500 calories on the treadmill = 1 hour
⚬ To not eat that 500-calorie donut = 5 seconds

Understand nutrition and you'll never worry about fat loss again.

3. Your number 1 priority to lose fat has to be a caloric deficit. In a caloric deficit you are legit GUARANTEED to lose fat.

To do this make sure you know your caloric intake. Without this knowledget there will always be 'guesswork'.

Once you know it, hit it consistently.

4. Your second biggest nutrition priority is protein intake. Without enough protein you will lose fat and muscle and end up skinny fat. The vast majority of people should aim for 150-200gms of protein per day.

Chicken, Steak, Eggs, Shrimp, Tuna, Greek Yogurt, Salmon are all good

5. The biggest hurdle most people face is hitting their caloric and protein goals consistently. Without consistency you won't get results. Make your nutrition simple, low friction, tasty and repeatable.

6. Eat the same meals most days. Simplicity scales always.

7. Plan your next day's meals the night before. Only takes 90 seconds and provides a huge ROI - removes all the guesswork.

8. Include food that you love. If you don't enjoy the system you are using you will never maintain it long term. Just adjust caloric intake as required.

9. Aim for 50gm of protein each meal.

Examples:

⚬ 200g Steak
⚬ 3 cans of Tuna
⚬ 250gm Salmon
⚬ 2 scoops of Whey
⚬ 200g Chicken Breast
⚬ 400gm Greek Yogurt

10. Carbs will not make you fat. A caloric surplus will. Include them in your diet to feel better and lift more.

11. 99% of people on the planet battle late night snacking. The two best ways to combat it:

⚬ Remove temptation from your house (if it's there you'll eat it)
⚬ Brush your teeth immediately after dinner (it will taste like crap if you eat it)

12. If you struggle to hit a caloric deficit then low calorie - high volume foods will be a cheat code.

Focus on:

⚬ Beans
⚬ Berries
⚬ Potato
⚬ Pumpkin
⚬ Broccoli
⚬ Spinach
⚬ Lean Proteins
⚬ Sparkling water
⚬ Popcorn (plain)
⚬ Low Fat Greek Yogurt

13. Remove friction, make it easy to stick to.

⚬ Use low to no prep meals
⚬ Eat the same meals most days
⚬ Include foods you actually enjoy eating

14. Do not cut out carbs. You need them to perform in the gym, they taste good, and you'll get worse results without them.

15. Do not skip events or socializing. If you have an event coming up where you are likely to 'overindulge' plan ahead.

⚬ Bank a caloric allowance in the days prior.
⚬ Eat 200-300 calories under your standard intake.

Use those extra calories for your event and stay on track.

16. Make family dinners work for you. Structure your daily intake to have the majority of your carb and fat intake for this meal.

17. Spend at least two weeks tracking your food intake. IMO that is the biggest ROI for understanding intake, portion control and how nutrition works

18. Use digital kitchen scales most of the time. It takes less than 10 seconds to do and removes the variance in your intake (remember consistency is your key) .

Without them you'll be surprised how much your portions vary.

This variation can easily remove your caloric deficit.

19. Do NOT cut out a macronutrient from your diet. All three have a key role in your holistic health.

On a basic level.

- Protein: Maintain/build muscle tissue
- Carbohydrates: Energy (and they taste good)
- Fat: Basic hormonal regulation

Have the right balance of all three.

20. Intermittent Fasting is simply a tool to help some hit their daily caloric and macro goals consistently.

21. Do not look for magic fixes. Maintain a daily caloric deficit of 500, hit your protein and macro goals. Do it consistently and you will succeed.

22. Aim for 1gm of protein per of bodyweight. (eg. if you weight 170lbs aim for 170gms of protein per day)

23. Aim for 60gms of fat per day

24. Make up the difference with carbohydrates to hit your daily caloric goal

25. How many calories per macro?

⚬ Protein: 1gm = 4 calories
⚬ Carbohydrates: 1gm = 4 calories
⚬ Fat: 1gm = 9 calories

This tells you foods high in fat have a poor volume to caloric ratio.

You get less food for your caloric allowance

26. The key for successful nutrition is to systemize it to suit you and your day to day.

27. Discipline is going to be your biggest lever to success. It comes to a point where you just need to learn how to priotiize your long term goals and health over instant gratification.
