Three exercises. Three angles. One very unhappy tricep. 😅🔥

The 302 tempo means:
3 sec lowering → no pause → 2 sec lifting.

That controlled eccentric keeps the muscle under tension rather than letting momentum do the work.

And yes… by exercise #3, those reps are supposed to feel HARD. 🔥

Consistency. Progressive overload. Quality reps.

Everybody loves the staggered stance deadlift. Bend the working knee, though, and we make some pretty stunning discoveries about how to manipulate this pattern for glute growth.

A traditional staggered stance deadlift still lets the hamstrings share the load with the glutes. This relatively straight-legged hinge lengthens most people's hamstrings as much or more than their glutes. That is exactly what dilutes the stimulus.

So we've been experimenting with bending the front knee and keeping it bent throughout the rep. We call it the Captain Morgan Deadlift.

With this bent-knee position, the hamstring can't shorten across a locked knee, the rear leg is out of the pattern, and the quad is kept engaged but relatively quiet. What's left to raise and lower you is one glute working through a deep hip flexion range.

Set it up like this. Weight shifts onto the front foot until the back leg is a kickstand and nothing more. Sink slow, letting the glute stretch into its most lengthened position. Then scoop the pelvis underneath you like the top of a 45-degree hip extension. Drive the floor away through that front leg.

The main error to watch for: "raising the chest." The instinct is to lift the chest, which invariably leads to more lumbar action. Instead, the chest should only ascend as a result of scooping your butt underneath you. Think tuck, not lift. The chest stays where it is; the glute drives the rep.

So the sequence is simple: weight onto the front foot, deep into the stretch, then squeeze and tuck to stand. Everything happens on that front leg.

MY WARNING: movements like this are only as useful as you are good at bodybuilding. If you can't create smooth movement, control compensations, and dig deep for those extra reps, you probably won't get much out of this. You get out of it exactly what you put into that one leg. No more.

And yes, it will look like it does nothing. The load isn't the point. Removing every other muscle that wants to help is the point.

Take away the hamstring. Take away the compensations. Watch what happens to your glute.

🚨 1 in 3 women over 50 will suffer an osteoporotic fracture. 🦴💔

Progressive strength training is one of the most effective ways to maintain and even improve bone density as you age.

📚 The LIFTMOR Trial (Watson et al., 2015) found that postmenopausal women performing heavy resistance training increased bone density while becoming stronger and more functional.

🧘 Yoga and Pilates are excellent for flexibility, mobility and balance—but if your goal is stronger bones, your skeleton needs the stimulus that resistance training provides.

Losing fat and building muscle at the same time isn’t a myth — it’s actually one of the best things that can happen when you start lifting (or get back into it).

It happens fastest in women who are:
✅ New to strength training
✅ Returning after a break
✅ Slightly overweight

This is called body recomposition — and yes, it’s very real.

When you combine smart resistance training with solid nutrition (enough protein + a slight calorie deficit or maintenance), your body can burn fat while building lean muscle. The result? You get stronger, tighter, and more defined… even if the scale doesn’t move much.

Don’t chase the scale. Chase the mirror, the measurements, and how your clothes fit.
